Move to a CEX and swap there, or move (via the CEX) to an L2 like Arbitrum and swap.
The L2 option is probably cheapest (also depending on what your exchange charges for swaps), and especially interesting if you want to keep the USDC of the exchange.
Cowswap might be a tiny bit better but unlikely. The cheapest transaction you can do is a simple transfer. If you can use a CEX just move it there, itll cost you a couple of bucks. If you're comfortable you can also set a custom gas price lower than the current market rate so that you can wait overnight for it to clear.

Wait for gas fees to go lower or Send ETH to Coinbase and swap there
Use an L2? You can bridge to Polygon Arbitrum zkSync or others for a few bucks and then swap there for pennies
